Hello {{ First Name | Viewer }},

We love Carbs. But they get a bad reputation. If you are getting in shape, rice, potatoes, oats, and fruit aren't the enemy. Your body sees carbohydrates as fuel. Beyond: โ€œAre carbs good or bad?โ€ Focus on: โ€œHow much fuel do I need today?โ€

In Edition #158, welcome to carb cycling.

THIS WEEKโ€™S ๐Ÿง

๐Ÿ‘๏ธ OVEโ€™S GUIDE TO

CARB CYCLING

๐Ÿž FIRST: WHAT ARE CARBS?

Carbohydrates are one of your three main macronutrients:

๐Ÿฅฉ Protein โ†’ building & repair
๐Ÿฅ‘ Fat โ†’ cells, hormones & energy
๐Ÿš Carbohydrates โ†’ readily available energy

Your body breaks carbohydrates into glucose.

That glucose can be:

โžก๏ธ used for energy
โžก๏ธ stored as glycogen in your muscles and liver
โžก๏ธ stored as body fat when overall energy intake is consistently excessive

Your brain also relies heavily on glucose under normal conditions.

๐Ÿง FOR EVERYDAY PEOPLE

You don't need to be an athlete to benefit from understanding carbohydrates.

The minimum RDA is 130g. For adults, carbohydrates are generally recommended to provide around 45 to 65% of daily calories.

For example, on a 2,000 kcal diet, that works out to roughly:

๐Ÿš 225 to 325 g carbohydrate/day

Your personal needs can be higher or lower depending on your body size, activity, and goals.

๐ŸŒ WHY DO WE ENJOY CARBS?

Because they're usefulโ€”and often delicious.

Carbohydrates provide relatively quick energy, while foods containing carbs can also provide:

๐ŸŒพ Fibre
๐ŸŽ Vitamins & minerals
๐Ÿซ˜ Plant compounds
๐Ÿ’ง Water
โšก Fuel for exercise

Think:

๐Ÿš Rice
๐Ÿฅ” Potatoes
๐ŸŒพ Oats
๐ŸŒ Bananas
๐ŸŽ Fruit
๐Ÿซ˜ Beans
๐Ÿž Whole grains

Not just cookies and candy.

๐Ÿ”„ SO, WHAT IS CARB CYCLING?

With Carb cycling, you adjust your carbohydrate intake according to your activity and energy demands.

Instead of eating the same amount every day:

๐Ÿ”ฅ Higher-carb days โ†’ more activity
โš–๏ธ Moderate-carb days โ†’ normal activity
๐Ÿ›‹๏ธ Lower-carb days โ†’ rest or light activity

In short match your fuel to your demand.

๐Ÿ’ง BUT HOW MUCH WATER?

The commonly cited ratio is approximately 1 g of stored glycogen (carbohydrates) to 3 g of water.

When you eat more carbohydrates and replenish glycogen, your body can temporarily store more water.

That's why:

๐Ÿš More carbs โ†’ โ†‘ glycogen โ†’ โ†‘ water stored

and:

๐Ÿš Fewer carbs โ†’ โ†“ glycogen โ†’ โ†“ associated water

Your scale can therefore move without a corresponding change in body fat.

Carbs didn't suddenly make you gain 2 lb / 0.9 kg of fat overnight.

You may simply be carrying more glycogen and water.

โšก CARBS VS FAT

Both provide energy, but they're particularly useful in different situations.

๐Ÿš CARBOHYDRATES

Your body can access carbohydrate energy relatively quickly.

They're especially useful for:

๐Ÿƒ Running
๐Ÿšด Cycling
๐ŸŠ Swimming
๐Ÿ‹๏ธ Weight training
๐ŸฅŠ MMA & boxing
โšฝ Soccer
๐Ÿ€ Basketball
๐Ÿ’ Hockey
๐ŸŽพ Tennis

Repeated bursts of high-intensity activity rely heavily on carbohydrate and stored.

๐Ÿฅ— EVERYDAY CARB CYCLING

For the average person, keep it simple.

You don't need complicated calculations.

๐Ÿ”ฅ HIGHER-CARB DAY

Use when you're:

๐Ÿ‹๏ธ Training hard
๐Ÿƒ Running
๐Ÿšด Cycling
โšฝ Playing sport
๐Ÿฅพ Hiking

Example:

๐Ÿณ Breakfast โ†’ oats + banana
๐Ÿš Lunch โ†’ rice + chicken + vegetables
๐ŸŒ Snack โ†’ fruit + yogurt
๐Ÿฅ” Dinner โ†’ potatoes + fish + vegetables

โš–๏ธ MODERATE DAY

Normal work + normal activity.

Keep carbohydrate portions moderate and spread throughout the day.

๐Ÿ›‹๏ธ LOWER DAY

Rest day or very light activity.

You can reduce some starches while keeping:

๐Ÿฅฉ Protein
๐Ÿฅฆ Vegetables
๐ŸŽ Fruit
๐Ÿฅ‘ Healthy fats
๐Ÿ’ง Fluids

Lower-carb doesn't mean zero-carb.

๐ŸฅŠ FOR ATHLETES

Athletes have dramatically different energy demands from day to day.

Sports-nutrition guidelines commonly use body weight and training load:

๐ŸŸข Light activity: 3 to 5 g/kg/day
๐ŸŸก Moderate training: 5 to 7 g/kg/day
๐Ÿ”ด High training: 6 to 10 g/kg/day
๐Ÿ”ฅ Very high/prolonged training: 8 to 12 g/kg/day

For a 75 kg / 165 lb athlete, that's roughly:

225 to 375 g/day on lighter days

and potentially 600 to 900 g/day during extremely demanding training periods.

That's a lot of carbsโ€”but these higher ranges are intended for athletes doing substantial training, not someone sitting at a desk all day.

๐Ÿƒโ€โ™€๏ธ DIFFERENT SPORTS, DIFFERENT DEMANDS

๐Ÿƒ Distance running

Carbs help maintain glycogen during prolonged running.

๐Ÿšด Cycling

Long rides can require more carbohydrates intake before, during, and after training.

โšฝ Soccer

Repeated sprinting + running requires frequent carbohydrate demands.

๐Ÿ€ Basketball

Short explosive efforts repeated throughout a game make glycogen important.

๐Ÿ’ Hockey

High-intensity shifts create substantial carbohydrate demands.

๐ŸŠ Swimming

Training volume can be enormous, particularly for competitive swimmers.

๐ŸŽพ Tennis

Long matches combine repeated explosive movements with endurance.

๐ŸฅŠ Boxing & MMA

Rounds combine movement, striking, grappling, and repeated high-intensity efforts.

Different sport. Different workload. Different fuel requirements.

๐Ÿ“… A SIMPLE ATHLETE'S WEEK

  • MON ๐Ÿ‹๏ธ Hard training โ†’ HIGH

  • TUE ๐Ÿƒ Moderate training โ†’ MODERATE/HIGH

  • WED ๐Ÿ‹๏ธ Hard training โ†’ HIGH

  • THU ๐Ÿง˜ Recovery โ†’ LOWER

  • FRI ๐ŸฅŠ Hard training โ†’ HIGH

  • SAT ๐Ÿƒ Long/hard session โ†’ HIGH

  • SUN ๐Ÿ˜ด Rest โ†’ LOWER/MODERATE

The exact grams depend on the athlete. The principle stays the same:

Fuel the work.

๐Ÿ“† THINK BIGGER

๐Ÿ—“๏ธ WEEK

Match carbs to training days.

๐Ÿ“† MONTH

Increase carbohydrate availability during heavy training blocks.

Reduce it somewhat during deloads or lighter periods.

๐Ÿ—“๏ธ YEAR

  • Off-season: moderate intake

  • Building fitness: increase as workload rises

  • Competition preparation: strategically increase carbohydrate availability

  • Competition: maximize fuel availability when performance matters

  • Recovery/deload: reduce as training demand falls

Then repeat.

โš ๏ธ THE DOWNSIDE

Carb cycling isn't magic.

It can become:

โŒ unnecessarily complicated
โŒ restrictive
โŒ difficult socially
โŒ an excuse to binge on โ€œhigh-carbโ€ days
โŒ a problem if low-carb days leave you under-fuelled

And remember:

Carbohydrates don't automatically make you fat.

Consistently consuming more energy than you need is the bigger issue.

๐ŸŽฏ THE TAKEAWAY

Carbs aren't good. Carbs aren't bad. They're fuel.

For everyday people:

  • ๐Ÿš Eat quality carbohydrates.

  • ๐Ÿฅฆ Eat plants.

  • ๐Ÿฅฉ Get enough protein.

  • ๐Ÿฅ‘ Include healthy fats.

  • โš–๏ธ Match your total intake to your goals.

For athletes:

  • ๐Ÿ”ฅ Hard training โ†’ more fuel

  • ๐Ÿ›‹๏ธ Easy/rest days โ†’ potentially less

  • ๐ŸฅŠ Competition โ†’ strategically fuel performance

Donโ€™t fear carbohydrates. Use them intelligently

๐ŸŽฏ THIS WEEKโ€™S ACTION

๐Ÿงช TRY THIS

For one week, don't obsess over grams. Instead, match your carbohydrates to your activity.

1๏ธโƒฃ HARD DAY

Add a carbohydrate source to your meals.

2๏ธโƒฃ NORMAL DAY

Eat your usual balanced portions.

3๏ธโƒฃ REST DAY

Reduce some starch if you're less hungry or less active.

Then ask:

  1. โšก How was my energy?

  2. ๐Ÿ‹๏ธ How was my training?

  3. ๐Ÿ˜ด How did I sleep?

  4. ๐Ÿฝ๏ธ How hungry was I?

  5. โš–๏ธ What happened to my body weight?

You're learning how your body responds, rather than following a diet blindly.
